There is not a female athlete on the planet who would not benefit from building more lean muscle mass.


That statement makes some people uncomfortable, but after working with thousands of athletes over the last two decades, I've yet to meet a female athlete who became slower, less powerful, less resilient, or more injury-resistant because she developed appropriate levels of strength and muscle.


The problem isn't understanding the concept.


The problem is execution.

Building muscle is remarkably simple on paper. It requires adequate protein, progressive strength training, hydration, recovery, and consistency. None of those concepts are revolutionary. What makes muscle development difficult is that the process demands effort day after day, week after week, and month after month.


Unfortunately, many athletes spend more time searching for shortcuts than mastering the fundamentals.


Start With Protein



One of the easiest ways to estimate protein needs is to use your goal body weight.


If you're currently 110 pounds and your goal is to become a stronger, more powerful 120-pound athlete, aim for approximately 120 grams of protein per day. If you're 160 pounds and your ideal performance weight is closer to 150, target roughly 150 grams per day.


Equally important is distributing that protein throughout the day rather than trying to consume it all in one or two meals. Research suggests that muscle protein synthesis is optimized when protein intake is spread across multiple meals containing adequate high-quality protein sources.

A practical approach is to first convert

your body weight from pounds to kilograms by dividing by 2.2. Then aim to consume approximately 0.4 grams of protein per kilogram of body weight at each meal. This gives athletes a reasonable target for how much protein to include every time they sit down to eat.


Once you know your daily protein goal and your target protein amount per meal, it becomes much easier to determine how many meals you need throughout the day.


The Order You Eat Matters More Than Most People Think


For athletes looking to improve body composition while supporting performance, meal sequencing can be helpful.


A simple strategy is to eat your protein first, followed by vegetables, and then your starches or carbohydrate sources. This approach often improves satiety, helps manage blood sugar responses, and ensures that athletes prioritize the nutrients most responsible for recovery and muscle development before filling up on other foods.


The goal is not restrictive eating.


The goal is making sure your body receives the raw materials it needs to perform, recover, and adapt.


The Four Non-Negotiables of Muscle Growth


Nutrition alone will not build muscle.

Muscle is a response to demand. If the body has no reason to grow, it won't.


The first requirement is strength training. Athletes need to challenge their muscles consistently through a structured strength and conditioning program. For most athletes, three to four training sessions per week is more than enough to create meaningful adaptation. If muscles are never asked to work, they have no reason to become larger, stronger, or more powerful.


The second requirement is hydration. Every physiological process in the body depends on water. A simple starting point is consuming approximately half your body weight in ounces of water each day. For athletes training in hot environments or participating in multiple practices, that number may need to be higher.


The third requirement is sleep. Recovery is where adaptation occurs. Training creates the stimulus, but sleep allows the body to repair and rebuild. Most athletes should consistently target seven to eight hours of quality sleep per night. Chronic sleep deprivation undermines nearly every aspect of athletic performance, including strength development and recovery.


The final requirement is respecting recovery. More is not always better. Athletes who train hard but never recover eventually stop progressing. One to two recovery days each week allow the body to repair tissue, restore energy systems, and prepare for future training demands. Recovery is not a sign of weakness. It is part of the growth process.


What Female Athletes Need to Understand


Too many female athletes still worry that strength training will make them bulky, slow, or somehow less athletic.


The exact opposite is usually true.


Appropriate muscle mass improves force production, acceleration, deceleration, change of direction, durability, and injury resilience. It helps athletes tolerate the demands of practice, competition, travel, and long seasons. It creates a larger physical reserve that can protect the body when fatigue inevitably sets in.


Athletes spend countless hours working on skills. The athletes who separate themselves often pair those skills with a body that is physically prepared to express them.

Muscle is not the enemy.


For most female athletes, it is the missing piece.
